  • This is your first exercise - the quad release.
    This exercise is great if you have too much pain during stretching or if you want to reduce your pain before or after sports.
    Do this exercise at least for two minutes, twice a day.
    To get started, All you need is a foam roller and a mat.
    Lie your stomach, place the foam roller underneath your affected thigh
    and Slowly roll back and forth , by pulling through your forearms.
    The key is to localize some tender areas by traveling up and down your thigh.
    If you find one of these tender spots, hold it, and breathe out slowly.
    Then bend your knee towards you.
    Repeat this often until you feel a release of tension in your quads.
