IRON Series 30 Min Hamstrings Workout - Hip Extension & Flexion | 16

  • Hamstrings it is!
A combination of hip flexion and extension to put load on our hamstrings using dumbbells.
Although structured time for work and rest, the timer is only a guide. Never any need to feel rushed into position or to perform that first rep. The slower the better today. A lot of time under tension and this will really require you to be ‘present’ with each lift.
Here are just some simple cues to think about during the Romanian Deadlifts that I find useful:
    • knees ‘soft’ throughout
    • No need to lower weight past knees
    • Neutral spine (slight arch to back is fine!)
    • Braced core
    • Don’t hold breath
    • Neck elongated and inline with spine as best you can
    • Weight close to body the entire time
    • Ease into those first few reps in particular
    • During isometrics at bottom if a slight pause, think about hips up and back even more, open chest even more and try to relax breath!
The dumbbells I am using for your reference are 2 x 17.5kg each. I will also be using 1 x 30kg for the Hamstring thrusts and 1 x 12.5kg for the balancing staggered RDL.
Aside from dumbbells, you will need a chair or bench for Hamstring thrusts!
Every set will be different so technically no repeat! However of course if movement is on one side such as Staggered RDLs, the next set will be the opposite side!
The timer will be on for the workout 60 seconds per exercise with 30 seconds rest inbetween each set!
    15kg
    SLOW ECCENTRIC RDL
    PAUSED RDL
    NORMAL TEMPO RDL
    SLOW ECCENTRIC STAGGERED RDL
    SWITCH SIDE!
    1 1/2 REP STAGGERED RDL
    SWITCH SIDE!
    STAG RDL TO LUNGE
    SWITCH SIDE!
    12.5kg
    BALANCE RDL
    SWITCH SIDE!
    HAMSTRING THRUST ‘SLOW’
    HOLD!
FULL RANGE - HOLD - FULL RANGE 20/20/20
    X1 LEG HAMSTRING THRUST
    SWITCH SIDE!
FULL RANGE - HOLD - FULL RANGE 30/15/15
    SWITCH SIDE!
    FINISHER!
    17.5kg
    RDL x2 DUMBBELLS
    RDL x 1 DUMBBELL!
By the time the finisher came, my hams were pretty tired so I would ensure to take it slow and ensure each rep is as good as the very first set in this workout!
How could you not feel ready to take on the rest of your week with positivity after a Monday session like this!!?🤩

I'm not a newbie to lifting weights, but man I made a rookie mistake today by doing a kettlebell workout before this one, which wasted my grip far more than I realized! My grip is definitely my weak point and I get so irritated when it interferes with leg work, ha ha. This was still an amazing hamstring routine that I will definitely return to. For those who have issues with grip strength as well, try wrist straps, or even a 4 foot barbell where you can more widely distribute the load and lift heavier. I love using my shorty barbell for this kind of work and it's very easy to substitute for both single and double dumbbell exercises. As always, thanks to Caroline for kicking my butt!

Caroline is in my opinion the most effective, creative, and competent trainer on UA-cam. Been following since the beginning. I love coming here for workouts and will continue.
My struggle is wanting use heavier weights on these hamstrings movements, but no matter how many times I try, my wrists and forearms give out after thirty seconds using 30lb weights. I can do chest press with 30lb fine, but not these. Anybody else have the same issue? I’m just wondering if I’m not trying hard enough or if it’s just possibly genetics.

I started this series last year with it in real time and got through day 15 and then got covid for the first time. Once I was finally over covid, I started traveling for the summer, then sustained injuries in the fall and finally this spring - almost a year to the day later, started back up and just completed day 16 and am so happy to be back lifting with Caroline again! Happy spring and happy lifting again.

@@nikkil3707 On fourth round of Iron. Goal is strength for longevity and my sports. I hate weight training and will stick with a program on repeat for years, til I get to the next coach or team with another doable program. I'm under the impression from others (coaches, people who lift, older folks who've done and know CG's programs) that I can stick with this Iron program for years, so that's my plan. Progression can be via several methods. Good luck 🙂

I went into this workout with the mindset of quality over quantity and to really feel blessed to be able to move and take care of my health and body. I can really say it was one of my favourite workouts to practice. Sometimes when you have been training for a while, you tend to lose focus on why you have started this lifelong journey and we have to be mindfull of what it takes to be able to move our bodies, feed our bodies the right nutrients and to really be grounded for another blessed day and be grateful for all what our bodies achieve for us daily. Just a little advice for today that i gave myself and might be helpful to whomever is reading my comment, Be mindfull and take a moment to really feel every movement today and feel gratitude to what your body achieves ! I love it and my hamstrings loved this workout even more! I opted to do the hamstring thrusts on the floor since I did not have a low-enough chair so that I would not injure my back. I'll have to say, I felt the workout incase anyone is looking for an alternative. I'm grateful for these 30 minute sessions together with your pointers to perform the RDL in the most effective way! Thanks Caroline and way to go team!! Happy Monday!

Oh yes, smashed it! And a nice long stretch at the end. So glad for the staggered RDLs when they came because holding those two 38 lb dumbbells was getting tough. I love how even though RDLs target the hamstrings, you’re also working the glutes, the back, and the entire arm from holding those heavy dumbbells! And I’m almost thinking that every time I do staggered RDLs, I may try to balance with the other leg not touching the ground. It forced me to really concentrate on working that stable hamstring leg hard. And I love those single leg hamstring thrusts, without the dumbbells I could really go a lot lower and higher and concentrate on really working hard. Love this workout, definitely will do this again! Now onto the 5 minute leg workout add-on……according to the comments, even though it’s only 5 minutes, it’s a killer! I wouldn’t expect anything less from Caroline super-duper personal trainer extraordinaire 😍❤️🥰

The only thing I regretted about that workout was not specifically warming up the forearms! Hamstrings warmed up well as I had a previous tear. I wasn’t sure what weight to go with, in the end 20 kg for everything (1 x 20 kg hip thrusters on the floor, I have a bench but would need to practice hip thrusters using it) and 1 x 10kg for balancing RDLs. I would have avoided posterior chain/glute type workouts in these series before due to back pain associated with the exercises but the iron series seems to be helping that a lot 👍👍👍😅 Did the add on too 😄
