this hip ir test is a little confusing. i seem to pass it easily but i know i have ir issues when for example sitting in a chair and rotating my hips to lift my feet outwards. maybe it's the degree of hip flexion?

Measure and find out. Some people have 30 degrees no problem. But a lot of people in their 30s have less than 10 and struggle with hip tightness and pain.

At 68, test at about 25deg. External rotation a out 45.
After the stretch, got to 30+ deg.

Can you do these if you have a significant hip labrum tear and FAI or are you too far gone at that point?

For the first exercise which hip are you talking about with regard to the stretch? I can feel the hip of the front leg working hard
