    Make sure you cover the entire quads. My muscle knots were hiding underneath the outside part of lateralis

      Use your arms to assist, it's hard to type exactly what I mean but I'll try ... Don't put all your weight into the foam roller, use your arms to take some of the weight off and only put as much weight on the foam roller as you are comfortable with.

      theres a couple ways, if you have a friend or family member someone lacrosse ball messaging you is really nice just tell them to move the ball across the quad left to right or right to left and find any knots and move randomly. you can decrease and increase pressure by how much someone pushes down with there hand. i would start with that then slowly work your way to a soft foam roller. Quad are the most sensitive spot so its gonna hurt the most. I always do some lights stretching before rolling out it helps a lot.
