Hey hun, I'll try to make a video on it sometime but backs can be very tricky, sometimes it's a quick fix and sometimes not. I used to have a lot of back pain when I was heavier but it's gone now thank God. The first thing you should always do to is to add stretching into you routine if it isn't already. Stretch your whole posterior chain specifically because a lot of times muscles can pull on each other when tight which can cause pain, so if you have tight hamstrings for example its easy for them to be pulling on your lower back which can cause discomfort. It can also be tight/weak hips or groin so make sure you start tapping into your mobility work with a bit more intention first, as well as incorporating some "Dead Hangs" (hanging from a bar while relaxing everything but your hands - this helps to decompress your back after exercises like squats etc.) after your workouts. If you still have pain I think you should see a professional just to be sure, but more likely than not your pain probably stem from tight/weak muscles and/or lack of mobility.

(0.8g X bodyweight in lbs) is a great figure IMO, it's going to be more than enough. With protein I always prefer to eat a bit too much as supposed to a bit too little, I can't bare the thought of leaving any gains on the table!!😅😂

You really can't target just the top, but you can do exercises that put emphasis on the glute medius i.e. hip abduction, lateral lunges
