Hey! I'd say this one isn't a good one to do before bed, try the relaxing flow 4 before bed. This one would be good to warm up before a workout or mobility training. You can practise them in any order too :) x

The ninja squats starting at about 20:23 - I've seen other videos that discourage lifting the heel. What's the right way to do it?
Hey! Traditionally the heel should be down, but I struggle with ankle flexion in that one, like many others 😊
