From experience i feel doing hip thrusts in the smith machine is ideal. It's safer and you can fully focus on speed or going really heavy without having to think on balance.

How do I use the open trap bar for the rear foot elevated split squats?
If the back is open you jsut hold the handles and put the bar back
What are some activation drills for getting the glutes activated? (like fire hydrants)
You can do lunges, hydrants, single leg isos, stuff like that
Step down squat is a freak choice
Should I use free weights or smith machine ? For things like Bulgarians n rdls
Both work, usually smith machine will be best

Yeah it’s good but it’s advanced and you have to learn it and have good bal nice all the way up
For the split squat can I do it with a round pad rather than a bench?

Bro i am a 16 yo sprinter with 9s in 60 metre dash, i want to run 100m in 12 seconds how do i do it? I work on my acceralation and top speed but nothing seems to work, how do i increase my top speed and improve my accelaration, and how do i increase my top speed to 30 km ph
ua-cam.com/video/Q_uzQrcctd4/v-deo.htmlsi=H77HWpuDJnPeoFN- watch this video and also look up the 5 Best Exercise you shouldn’t ignore video, focus on sprint technique and make sure the workout are done at 100% quality, don’t go overboard thinking more is better, sprinting is hard on the body so proper rest and a good diet will go along way, and as long as you’re working on acceleration and max velocity 1-2 times a week and allow enough rest days in between like a Monday Wednesday Friday Saturday or 4 days where it’s not continuous like mon tues wed and Thursday, Day 1 Acceleration Day 2 Max Velocity REST and repeat and weekends off, listen to your body if you need an extra day off take it, a lot of this will tax the nervous system so just be mindful of that, you can also check out feed the cats program which is a lot of plyos and two sprint days max 3 which focus on acceleration and max velocity, if you need more info or help just let me know
