I have my items key bound to "E", basically all you need to do is use the radial menu by pressing "Q" and then using your mouse in the direction of wherever the grenades are and once selected you can press shift to run and while running just hold "E" or whatever key you have bound and release whenever you are ready. The longer you hold the further the grenade will go, weird to get use to but once you've done it enough becomes super easy. Hope this helps!
