    how often should you do these and whats the amount of reps for drills 1 and 3
    and should the first drill be performed at max intensity

      All drills should be performed at maximum intensity.
      You should do this session these drills at least once a week, max 3 times a week. Do all the drills for 12 reps 1 minute rest inbetween each rep. 3 repeats.
      As you get more fit simply increase your amount that you do.
